This is a worked three-day example for one adult, not a universal calorie prescription. Every meal has an ingredient weight and an estimated fiber calculation. Adjust overall energy, protein and portions to your own needs rather than treating the menu as a fixed diet. Unlike a seven-day idea list, this page shows the arithmetic for each of nine meals.
How this three-day plan works
EFSA considers 25 g dietary fiber per day adequate for normal bowel function in adults; UK NHS guidance recommends about 30 g daily. See EFSA and NHS; these are population references, not a requirement to hit exactly one number each day.
For portion composition, consult the existing balanced meal guide; this article supplies a worked fiber calculation rather than a generic healthy-meal checklist.

How fiber was calculated
For each ingredient: grams eaten × benchmark fiber per 100 g ÷ 100. Sum ingredient contributions for one meal and then three meals for a day. Example: 60 g oats × 10.1/100 = 6.06 g; 100 g raspberries × 6.5/100 = 6.5 g; 5 g chia × 34.4/100 = 1.72 g; yogurt 0 g, giving 14.3 g after rounding. Values are rounded only for presentation. The reference numbers are general food averages, not brand-specific measurements.
Preparation, weights and substitutions
The weights below distinguish dry grains from cooked and drained legumes. Weigh oats, dry pasta and dry bulgur before cooking; weigh the rice, lentils, peas, beans and chickpeas after cooking and draining. A canned bean drained weight is not the full can weight. Any vegetable weight refers to edible portions.
Prepare oats with water or milk and add fruit and seeds after cooking. Simmer the lentils if using dried ones, or rinse ready-cooked lentils; pair them with vegetables and bread. Cook rice, bulgur and pasta according to their packs; combine with cooked vegetables and thoroughly heated beans. Roast or microwave a potato until fully cooked. Keep yogurt refrigerated until serving. Use measured olive oil where included; it changes energy, not fiber.
Grocery checklist for three days
Buy approximately 115 g dry oats, 100 g raspberries, one banana and one pear, 340 g plain yogurt, 5 g chia and 7 g ground flaxseed. Obtain 195 g cooked lentils, 120 g cooked drained chickpeas, 80 g cooked drained white beans, 120 g wholegrain or wholemeal bread, 60 g dry wholewheat pasta, 55 g dry bulgur, 250 g cooked brown rice, one medium potato, 80 g cooked peas, two eggs (about 100 g edible), and the specified vegetables. Pantry milk, oil and peanut butter are counted as needed. Check pack sizes: the shopping total may exceed the used amounts.
Adjusting intake without digestive discomfort
If your usual intake is much lower, increase wholegrain and bean portions gradually over days or weeks and drink enough fluid. Abruptly doubling fiber can bring bloating and cramping. Replace a pulse serving with a smaller quantity and build up. People needing a medically restricted fiber intake should use individualized clinical advice.
What the plan does and does not cover
The fiber estimates are illustrative, not laboratory measurements. Variety and label differences matter: wholegrain bread may range widely, and cooked pulses vary with draining and cooking. This menu is not tested as nutritionally complete, and it does not assert an appropriate daily calorie total for everyone. Consult product labels and a professional if you require a personalized therapeutic plan.
Practical questions
Can I swap fruit? Yes, but recalculate with the edible weight and fiber values for the replacement. Is more always better? No: tolerance and adequate fluid matter. Why not count rice dry? Because the stated reference values are for cooked rice; switching weight basis without switching the nutrient denominator inflates the estimate.
